Why Sprinting Is Probably the Wrong Place to Start for MMA Conditioning

If you are a young MMA fighter and you feel like you are getting tired too quickly during training, there is a good chance someone has told you to start running sprints.


“Do some hill sprints.”

“Run 10 × 100 meters.”

“Sprint until you can't sprint anymore.”


It sounds like good advice. MMA is explosive, right? You need to be able to explode into takedowns, throw hard combinations, scramble, wrestle, and attack submissions. So it seems logical that running as hard as possible would be a great way to build your stamina.


The problem is that sprinting is not the same thing as building a good aerobic base.


Sprinting can be a useful part of an MMA conditioning program. But for a beginner who simply needs to stop getting exhausted during class, all-out sprinting is often one of the first things I would not rush to add.


First, What Do You Mean by "Bad Cardio"?


Before choosing a conditioning exercise, you need to figure out what you are actually trying to improve.


When a beginner says, “My cardio sucks,” they usually mean one of a few different things. Maybe they get tired walking around the gym. Maybe they are exhausted after a few minutes of drilling. Maybe they can go hard for a short period but can't recover before the next round. Maybe they feel fine during the first round but completely fall apart later in class.


Those are not necessarily the same problem.


If you have only been training MMA for a few months and you are getting destroyed during class, the answer isn't automatically that you need more high-intensity conditioning. You may simply have a very underdeveloped aerobic system, poor movement efficiency, limited training experience, or a combination of all three.


That distinction matters because the best way to improve your ability to tolerate training isn't necessarily the hardest conditioning method you can find.


MMA Uses the Aerobic System More Than You Think


MMA looks like an anaerobic sport because so many of the things you see are explosive.

A fighter shoots for a takedown. Someone explodes out of a bad position. A combination is thrown at full speed. Two fighters scramble across the cage.


Those moments are extremely demanding, but they don't happen in isolation.


A fight consists of repeated efforts, movement, grappling, striking, positional work, and periods of changing intensity. Between those hard efforts, your body has to recover and continue producing energy.


The UFC Performance Institute identifies aerobic energy-system development as crucial to MMA because the aerobic system contributes to sustained work during rounds and helps with recovery between rounds and after high-intensity efforts.


Joel Jamieson's Ultimate MMA Conditioning makes the same point from a conditioning perspective. The aerobic system is not simply the system you use when you are jogging slowly. It contributes throughout a fight and becomes increasingly important as the duration of the activity increases.


That is why the idea that “MMA is explosive, so I need to train explosively all the time” can lead beginners in the wrong direction.


You need explosive ability.


You also need the ability to keep going and recover from the explosive work.


Sprinting Is Extremely Demanding


An all-out sprint is a very high-intensity activity.


That is not automatically a bad thing. In fact, sprint training can improve aerobic capacity. A systematic review and meta-analysis of sprint interval training found that repeated sprint protocols improved VO₂max, with improvements comparable to moderate-intensity endurance training while using less total training time.


So why not just sprint?


Because “can improve aerobic capacity” doesn't mean “is the best starting point for every MMA athlete.” Sprint interval training is a powerful stimulus. That is exactly why it needs to be used appropriately.


A beginner who is already doing three or four MMA sessions every week is already accumulating a lot of high-intensity work. Adding several sessions of all-out running on top of that can create a large amount of additional stress without necessarily addressing the athlete's biggest problem.


There is also a mechanical cost to sprinting that you don't get to ignore simply because the goal is conditioning. High-speed running places substantial eccentric demands on the hamstrings, particularly during the late swing phase of sprinting. Research on hamstring injury mechanisms consistently identifies high-speed running and the associated eccentric muscle strain as important factors in hamstring injury.


That doesn't mean sprinting causes injuries. It means sprinting is a high-demand physical skill. You should earn the ability to handle it rather than automatically giving it to someone because they said they need better cardio.


A Beginner Doesn't Need to Turn Conditioning Into a Fight


One of the biggest mistakes I see in conditioning is trying to make every workout feel like MMA. Someone will do 30 seconds of burpees, 30 seconds of battle ropes, 30 seconds of sprawls, 30 seconds of kettlebell swings, then rest and repeat until they are lying on the floor. It feels hard. It feels like fighting. And because it feels hard, people assume it must be effective.


But being exhausted is not the same thing as being well-conditioned.


If your goal is to develop aerobic capacity, you need to actually spend time training the aerobic system. You don't have to make every conditioning session a test of how much suffering you can tolerate.


This is one reason BLAST separates general aerobic development from more intense and specific conditioning methods. In the early stages, the goal is to build the physical qualities that allow the athlete to tolerate and benefit from later training. As the athlete develops, conditioning can become more specific to the demands of MMA.


So What Should a Beginner Do?


For most beginners, I would start much simpler. Keep training MMA.


Then add some controlled aerobic work. That could be walking uphill, cycling, using a rower, using an elliptical, or another activity that allows you to work continuously without turning the session into a death march. The goal is to spend meaningful time working aerobically while keeping the intensity controlled enough that you can maintain the effort.

You should feel like you are exercising. Your breathing should increase. You should be working. But you shouldn't feel like you are trying to win a race.


That type of training gives you a way to build aerobic fitness without adding another massive high-intensity session to an already demanding MMA schedule. This is particularly important for younger athletes who may already be training MMA several days per week.


"But Doesn't HIIT Work?"


Yes. HIIT works. That is not really the argument. The problem is taking a training method that works and turning it into the answer for every athlete, every conditioning problem, and every stage of development.


The classic Tabata study is a good example. Tabata and colleagues compared traditional endurance training with a very demanding interval protocol consisting of repeated 20-second efforts at approximately 170% of VO₂max followed by 10 seconds of rest. After six weeks, the interval group improved VO₂max by about 7 ml/kg/min and increased anaerobic capacity by 28%.


Those are impressive results, and they are part of the reason the Tabata name became so closely associated with high-intensity conditioning. But there is an important detail that often gets lost when people talk about the study: the increase in VO₂max occurred early and then leveled off. The original data show that the major VO₂max improvement occurred during the first few weeks, with little additional improvement after that point despite the subjects continuing the same training.


That matters because it demonstrates something that is easy to forget when we talk about conditioning: a training method can work extremely well without needing to be used harder and harder forever.


If a beginner starts with poor conditioning, almost any appropriately designed training program can produce relatively rapid improvements. That doesn't mean the athlete should immediately pile on more HIIT, more sprints, shorter rest periods, or more conditioning sessions once those initial improvements occur.


And this is where the advice given to young MMA athletes often goes wrong.

They hear that HIIT improves VO₂max, so they start doing hill sprints. Then they add assault-bike intervals. Then they start doing burpees between rounds of lifting. Then they do hard conditioning after MMA practice because they think being completely exhausted means they are getting fitter.


At that point, they aren't necessarily developing a better conditioning program. They're simply accumulating more high-intensity training.


That distinction is important because MMA training already contains a tremendous amount of high-intensity work. Hard sparring, wrestling exchanges, scrambles, pad work, takedown attempts, and live grappling all place significant demands on the athlete. Adding several additional HIIT sessions on top of that can create a lot of fatigue without addressing the quality that is actually limiting the athlete.


This doesn't mean HIIT shouldn't be used. Research in combat-sport athletes supports HIIT as an effective way to improve VO₂max and other physical qualities.  The point is that HIIT is a tool, not a complete conditioning philosophy.


For a beginner who gets exhausted halfway through MMA class, the better question isn't, “What's the hardest interval workout I can do?” It is, “What am I actually missing?”


If the athlete has very little aerobic development, controlled aerobic training may be a much better place to start. If they already have a good aerobic base but struggle to repeatedly produce high-intensity efforts, then more specific interval work may eventually make sense.


The goal isn't to make conditioning feel like MMA. The goal is to build the physical qualities that allow you to perform MMA better.


That's why at BLAST we don't start with the hardest conditioning methods simply because they look more specific to fighting. We build the athlete's general physical qualities first, then introduce more demanding and specific methods as the athlete develops and actually needs them.


HIIT works. Sprinting works. But “it works” is not the same as “you should do it right now.”


Think About What You Are Trying to Build


Imagine you are trying to build a car. You don't make the car better by putting the biggest possible engine into it before you build the rest of the car. You need the foundation first.


For a beginner MMA athlete, that foundation includes things like basic strength, movement competency, aerobic capacity, training tolerance, and the ability to consistently attend and recover from MMA practice.


That's why the BLAST GPP model starts with a relatively simple combination of strength/power training and dedicated aerobic development. The goal is to build the general physical qualities that support MMA rather than constantly trying to imitate the hardest parts of a fight.


Once those qualities are developed, you have a much better athlete to work with.

Then you can decide whether something more specific is necessary.


There Is a Time for Sprinting


This is an important part of the conversation.


I'm not saying MMA fighters shouldn't sprint. They should.


Acceleration and sprinting can be valuable tools for developing speed, acceleration, power, and athleticism. BLAST programming includes short acceleration exposures later in development, where they can be performed as high-quality speed work rather than simply as conditioning.


Notice the difference.


The purpose of the sprint isn't necessarily to make the athlete exhausted. The purpose may be to make the athlete faster. That means the athlete gets adequate recovery between efforts and stops when sprint quality starts to decline. In BLAST programming, acceleration is treated as a quality exposure rather than something that needs to produce a conditioning effect.


That's a very different prescription from telling a beginner to run 10 all-out sprints because they need better stamina.


Build the Engine Before You Floor the Gas Pedal


If you are a beginner MMA fighter and you are struggling with stamina, don't automatically assume you need to sprint. First ask whether you have developed a basic aerobic foundation. If you haven't, that may be the better place to start.


You can build that foundation with controlled aerobic work while continuing to develop strength and power through your S&C training. Then, as your fitness improves and your MMA training becomes more demanding, you can introduce more intense conditioning methods when they actually serve a purpose. And eventually, when you are ready, sprinting can have a place in the program. But that progression matters.


The goal isn't to find the hardest conditioning workout you can survive. The goal is to develop the physical qualities that allow you to train harder, recover better, and perform better.


For a beginner, that usually means learning to build the engine before constantly flooring the gas pedal. Sprinting is a good tool. But it is not the answer to every conditioning problem.
